Why this station is a real race indicator

Coming up fifth out of eight stations, rowing lands precisely at the race's pivot point: the legs have already absorbed SkiErg, sled push, sled pull and burpees broad jump, but the second half of the event remains ahead. This is often where the quality of pacing over the first four stations gets revealed — an athlete who managed their effort upstream approaches rowing with reserves; one who dug too deep earlier finds out immediately.

Rowing engages a full muscle chain (legs, back, arms) in a cyclical motion that, poorly executed, quickly exhausts the lower back instead of spreading the effort across the whole chain.

The correct technique, step by step

Leg drive

The stroke starts with leg extension, not an arm pull. Arms and back only take over once the legs are nearly extended — reversing this order is the most common and most costly technical mistake.

Back and arm pull

Once the legs are extended, the torso leans slightly back and the arms pull the handle toward the lower sternum. Only at this point do the arms genuinely enter the chain of the movement.

The recovery

The forward recovery should stay about twice as slow as the drive phase — arms, then torso, then legs, in reverse order of the drive. A rushed recovery breaks your breathing rhythm and wastes energy without any real speed gain.

A useful marker: if fatigue concentrates only in the lower back after a few hundred meters, that's a sign the legs-back-arms sequence isn't being respected, and the movement is wrongly relying on the back alone.

Breaking the stroke down by working leg drive alone, then arm pull alone, helps automate the correct sequence before combining them at full speed.

Posterior chain strengthening

Light Romanian deadlifts and horizontal rowing strengthen exactly the muscles used in the full stroke, particularly the legs-back coordination essential to an efficient pull.

Managing breathing on this station

Breathing on the rower naturally follows the stroke rhythm: exhale during leg drive and the pull, inhale during recovery. Forcing a breathing pattern out of sync with this natural rhythm exhausts you faster than letting your breath align with the mechanics of the stroke.

Common setup mistakes

Resistance (often set by a damper lever on the rower) directly affects how much power per stroke you need. Too high a setting forces you to force each pull, fatiguing you prematurely; too low a setting demands an excessive cadence to hold pace. Test your usual setting in training rather than discovering it on race day — a small felt difference at the last moment can be enough to disrupt technique built over weeks of prep.

Rowing in Doubles: split strategies

In Doubles, rowing lends itself well to 250-300m splits, alternating between partners. The transition needs to be smooth and practiced in training: too long a pause between handoffs costs more than a slight, continuous cadence slowdown.
